Where the estimate comes from

A common starting point is half to two-thirds of an ounce per pound of body weight, adjusted upward for exercise and climate. For someone at 180 lb, that base is roughly 90–120 ounces, or about 11–15 cups.

Exercise adds roughly 12 ounces per 30 minutes of activity, more in heat. Hot or humid conditions raise needs by around 10–20% even at rest, because you lose water continuously through sweat and respiration.

This is an estimate, not a prescription. Individual needs vary substantially with sweat rate, diet, medication, and health conditions.

The eight-glasses myth

The familiar advice to drink eight 8-ounce glasses a day has no clear origin in research. It is often traced to a 1945 US Food and Nutrition Board recommendation of about 2.5 litres daily — which included the note that most of this quantity is contained in prepared foods. That sentence was dropped, and the figure became a rule about drinking water alone.

In reality, roughly 20% of daily water intake comes from food. Fruit and vegetables are largely water: cucumber and lettuce around 96%, watermelon 92%, oranges 87%. Soup, yoghurt, and even rice and pasta contribute meaningfully.

Everything counts, including coffee

All fluids contribute to hydration. Tea, coffee, milk, juice, and soft drinks are all mostly water and all count toward your total.

The belief that caffeine dehydrates you is largely mistaken at normal intakes. Caffeine has a mild diuretic effect, but the water in the drink more than offsets it — a cup of coffee produces a net gain in body water. Studies comparing coffee to water at moderate intakes find no meaningful difference in hydration status.

Alcohol is the genuine exception. It suppresses vasopressin, the hormone that tells your kidneys to conserve water, producing a real net loss.

How to tell if you are drinking enough

Urine colour is the most practical indicator. Pale straw suggests adequate hydration; dark amber suggests you need more. Clear and colourless usually means you are drinking more than necessary, which is harmless for most people but not an achievement.

Thirst is a reasonably reliable signal for healthy adults under normal conditions — the idea that feeling thirsty means you are already dangerously dehydrated overstates the case. Thirst becomes less reliable in older adults, during intense exercise, and in very hot conditions, which is when deliberate drinking matters more.

Other signs of insufficient intake include headache, fatigue, difficulty concentrating, and dry mouth. These are non-specific, so they are worth considering alongside urine colour rather than alone.

When you need noticeably more

Exercise, particularly prolonged or in heat. Sweat rates vary from under half a litre to over two litres per hour between individuals.

Hot or humid weather, and high altitude, where breathing rate and fluid loss both increase.

Illness involving fever, vomiting, or diarrhoea, where losses can be substantial.

Pregnancy and breastfeeding both raise requirements meaningfully.

High-protein or high-fibre diets increase water needs for processing and digestion.

Can you drink too much?

Yes, though it is uncommon. Drinking large volumes rapidly can dilute blood sodium to dangerous levels — hyponatraemia — which is a genuine medical emergency. It has occurred in endurance athletes who over-drank during long events and in water-drinking contests.

Healthy kidneys can process roughly 0.8–1.0 litres per hour, so problems arise from drinking far beyond that rate rather than from a high daily total spread across the day. Sipping steadily is both more comfortable and safer than drinking large amounts at once.

If you have kidney disease, heart failure, or take medication affecting fluid balance, your fluid intake should be set by your doctor rather than a general formula.
